The 200m backstroke is one of the most tactically fascinating events in competitive swimming. It is a race where going out too hard is almost always punished, where consistency over all four lengths is rewarded more than any single fast split, and where the ability to hold your technique together under fatigue is the single greatest determinant of performance.

It is also one of the most technically demanding events to race well, because backstroke is the only stroke where you cannot see where you are going. Spatial awareness, body position, and turn execution all take on additional importance when you are navigating eight lengths on your back.

Here is how to race the 200m backstroke well, from your first gala through to what Hubert Kos’s extraordinary Paris 2024 gold medal tells us about the event at the highest level.

What Makes the 200m Backstroke Unique

The 200m backstroke sits in the same hybrid space as the 200m breaststroke. It is not a pure sprint, and it is not a distance event. It demands both speed and endurance, but more than either of those it demands efficiency. Swimmers who are fast but inefficient will make the final 50 metres very uncomfortable. Swimmers who are efficient but not particularly fast will consistently outperform their raw speed because they conserve energy where others burn it.

The unique challenge of backstroke is the absence of visual feedback. In freestyle or breaststroke, you can see the wall coming. In backstroke, you are counting strokes from the flags and trusting your preparation. A mistimed turn costs you not just the physical time of a sloppy wall, but often the rhythm and body position you have spent the previous 50 metres building. In a 200m race, that happens seven times.

This is why turn execution in the 200m backstroke is arguably more important than in any other event. Not just getting it right once, but getting it right consistently under increasing fatigue across all seven turns of the race.

For Younger and Beginner Swimmers: The Fundamentals First

If you are new to competitive backstroke, the most important thing before thinking about pacing is getting comfortable with three foundational skills that are specific to this stroke.

Counting strokes to the flags: The backstroke flags are positioned five metres from the end of each pool. Every swimmer should know exactly how many strokes it takes them to get from the flags to the wall. Count it in training, every session. Knowing your stroke count to the wall means you never crash into it and never take an extra half-stroke that costs you momentum going into the turn.

Body rotation: Good backstroke is not flat. Your body should rotate from side to side as you stroke, using your core and hips to generate power rather than just your shoulders and arms. Swimmers who lie flat on the water and churn their arms are working much harder than swimmers who rotate efficiently. If your coach is telling you to rotate, it is not just a technique cue – it is a speed and endurance cue.

Head position: Your head should be still and neutral in the water, with your ears just submerged. Swimmers who tilt their head to look where they are going drop their hips and create drag. Trust your flags, trust your stroke count, and keep your head still.

On pacing for beginners: the same rule applies as in the 200m breaststroke. Your first 50 metres should feel easy. If it feels hard at the first turn, you are in trouble for the next 150 metres. The race does not start until you hit the 100 metre mark.

The Underwater Off the Walls: Your Most Valuable Technical Asset

In backstroke, the underwater dolphin kicks off each wall are the equivalent of the breaststroke pullout. Done well, they carry you further and faster than your above-water swimming can, at a fraction of the energy cost. Done poorly, they are just wasted time between the turn and your first stroke.

The rules allow up to 15 metres of underwater backstroke kick off the start and each turn. Most age group swimmers surface well short of this. Most elite swimmers get as close to 15 metres as possible. The gap between those two points is almost entirely trainable – it is not a physical gift, it is a skill built through repetition.

A word of caution worth knowing: at Paris 2024, Great Britain’s Luke Greenbank was disqualified in the heats of the 200m backstroke for exceeding 15 metres underwater. The rules exist, and referees enforce them. In training, learn where 15 metres is in your pool and stay just inside it. You want to be as close to that limit as possible without going over.

For younger swimmers, a target of 10 to 12 metres off each wall is realistic and worth working towards. Every metre you add to your underwater is a metre you do not have to swim above the surface.

Stroke Count in the 200m Backstroke

Stroke count in backstroke serves two purposes. The obvious one is efficiency tracking – just as in breaststroke, a consistent stroke count across all eight lengths tells you that your technique is holding up under fatigue. A rising stroke count tells you it is not.

The less obvious purpose is navigation. As mentioned above, knowing your stroke count from the flags to the wall is fundamental to executing clean turns. But your stroke count from the flags is affected by your fatigue level. A swimmer who takes 8 strokes from the flags to the wall in length one might find themselves taking 10 or 11 by length seven if their stroke rate is shortening under fatigue. That discrepancy leads to mistimed turns, crashed walls, and lost momentum at exactly the wrong moment.

In training, regularly swim 200s where you track both your full-length stroke count and your flag-to-wall count. The goal over time is to keep both as consistent as possible across all eight lengths. When they start to diverge in the second half of the race, that is the specific area of conditioning and technique that needs work.

Benchmark stroke counts by level for a 25 metre pool:

  • Beginner age group: 20 to 25 strokes per length is common. Focus on body rotation and a longer pull to bring this down over time.
  • Developing club swimmer: 16 to 20 strokes per length. A strong underwater and good rotation should be getting you here.
  • Competitive club to national level: 14 to 17 strokes per length, with consistency across all eight lengths being as important as the absolute number.

Pacing the 200m Backstroke: A Framework for Every Level

The 200m backstroke, like all the 200m events, follows a broadly similar pacing pattern at every level. Your first 50 metres is your fastest. Your second 50 metres is slightly slower as you settle into race pace. Your third 50 metres is typically your slowest, as fatigue builds and technique comes under pressure. Your fourth 50 metres should be slightly faster than your third – a genuine finish rather than survival.

The metric worth tracking over time is the difference between your first and fourth 50m splits. Here is a practical target range by level:

  • Beginner to age group: A 6 to 10 second differential between first and fourth 50m is typical. Work on closing this gap through consistent training.
  • Developing club swimmer: Aim to get your differential under 6 seconds. This is where your aerobic base and stroke efficiency start to work together.
  • Competitive club to national level: A 3 to 5 second differential is the target. Below 3 seconds is elite territory.

One additional pacing note specific to backstroke: your turn execution has a direct impact on your split times in a way that is more pronounced than in freestyle. A sloppy turn in backstroke typically means a slow push-off, a short underwater, and a disrupted stroke rhythm coming off the wall. In a race with seven turns, the compounding effect of consistently poor turns can add several seconds to your final time. Practise your turns under fatigue specifically – a turn drill at the end of a hard set is worth far more than a turn drill when you are fresh.

What Hubert Kos’s Paris 2024 Gold Tells Us About Racing the 200m Backstroke

The men’s 200m backstroke final at Paris 2024 was one of the most instructive races of the entire Games from a pacing and strategy perspective, because the top three finishers each approached the race in a completely different way – and the results tell a fascinating story.

Greece’s Apostolos Christou went out hard and led for the first 150 metres. He was swimming the race of his life, setting a national record in the process. But his aggressive early pacing cost him over the final length, and he faded to silver in 1:54.82 after being overtaken on the last 50 metres.

Hungary’s Hubert Kos, who won gold in 1:54.26, swam the opposite race. He was fourth at the first turn, third at the second turn, second at the third turn, and first to the wall. Patient, controlled, and progressively building throughout the race. His stroke rate ramped up gradually rather than declining, and he maintained impressive consistency in his swimming segments without any major drops in speed. He capitalised on Christou’s fatigue exactly when it mattered.

Switzerland’s Roman Mityukov took bronze in 1:54.85, swimming a more even race than either of the two in front of him but lacking the finishing power that Kos produced over the final 30 metres.

The lesson is clear and it echoes what we see across multiple events at the elite level: the swimmer who is fastest at the finish tends to win, regardless of where they were at the halfway mark. Kos was coached by Bob Bowman – the same coach behind Leon Marchand’s extraordinary Paris performances – and the patience and progressive pacing that defines Bowman’s athletes is visible in every race they swim.

On the women’s side, Australia’s Kaylee McKeown set an Olympic record of 2:03.73, becoming the first female athlete to win both backstroke events at consecutive Olympics. She also became the first Australian athlete to win four individual gold medals at a single Games. Her performance was a masterclass in controlled aggression, leading from the front but managing her effort perfectly across all four lengths. Canada’s Kylie Masse took silver in 2:04.26 and Masse’s compatriot finished third.

Three Pacing Strategies Compared: Lessons from the Paris Final

The Paris 200m backstroke final gives us a useful framework for understanding three common approaches to the event:

The front-runner (Christou): Go out hard, build a lead, try to hold on. This works when your speed endurance is exceptional and your competition is not fast enough to catch you. At the highest level, it almost always results in a fade in the final 50 metres. For age group and club swimmers, this is the most common approach and the one that most often results in a significant positive split.

The progressive builder (Kos): Start controlled, gradually increase effort and stroke rate, peak in the final 50 metres. This is the most physiologically efficient approach to the 200m, and it is the one that most research on the event supports. It requires discipline and trust in the process – it can feel wrong to be sitting in fourth place at the first turn when you know you are in the Olympic final. But the data consistently shows that swimmers who build through the race outperform swimmers who lead from the front.

The even pacer (Mityukov): Steady, consistent effort throughout. This is a lower risk approach that rarely produces the fastest possible time but rarely produces catastrophic fades either. For younger and developing swimmers, this is often the best race strategy to learn on – it builds pacing discipline and gives you clear data on where your strengths and weaknesses are.

How to Train for a Better 200m Backstroke

The 200m backstroke rewards a training programme that builds three things simultaneously: stroke efficiency, aerobic endurance, and turn execution. Here are some specific sets worth including:

  • Underwater sets: 10 x pushoff and streamlined backstroke kick, targeting maximum distance on every rep. Track your distance and aim for consistency across all ten reps. Your tenth rep should travel as far as your first.
  • Flag-to-wall sets: 8 x 25m backstroke where the only focus is executing a perfect turn entry and finish. Count your strokes from the flags to the wall on every rep and try to keep it identical across all eight.
  • Progressive 200s: Swim a 200m where each 50m is deliberately slightly faster than the last. This is harder than it sounds and trains your body to feel what a Kos-style progressive race actually feels like from the inside.
  • Stroke count sets: 6 x 50m backstroke, recording your stroke count on every length. Track the difference between rep 1 and rep 6. Consistency is the goal.
  • Race simulation under fatigue: Swim 150m at full race effort, rest 15 seconds, then race the final 50m. This specifically targets the fourth phase of the race when your body is already depleted and your technique is under maximum pressure.

A Note on Body Position and Drag

One final technical point worth addressing because it affects 200m backstroke performance significantly at every level: hip position. Swimmers who let their hips drop in backstroke are creating a body position that acts like a brake in the water. Every stroke is being partially cancelled out by the drag created by low hips.

The fix is almost always core engagement. A strong, engaged core holds your hips at the surface and keeps your body in the streamlined position that allows your stroke and kick to actually propel you forward. Dryland core work is not optional for 200m backstroke swimmers. The swimmers who hold their technique best in the final 50 metres of the race are almost always the ones with the strongest cores.
